Why is the first week back so tricky?
Your mind remembers your old weights, but your body has had time off. That gap is where most setbacks start.
You also carry the fear of doing it again, which makes some people hold back too much and others push to prove they are fine. Neither helps.
How should I plan the first week?
Keep it short, simple and below your old limit. Use the same plan twice and see how you feel the next morning before changing anything.
- Warm up for ten minutes with light cardio and the joint you injured.
- Choose four or five basic lifts or machines.
- Use about half of your old weight, and stop two or three repetitions before you are tired.
- Walk for ten minutes afterwards and check the joint.
Keep a note on your phone: the lift, the weight and how the joint felt. It helps you decide the next step. See exercise progression for how to add load.
When should I pick quiet gym hours?
In Ipoh the gyms in condo blocks and neighbourhood centres are busiest after office hours. A crowded floor makes you rush, wait with a cold joint, or copy the weights of the person next to you.
Choose a late morning or mid-afternoon slot if your work allows, or go later in the evening. Keep a towel and water, because humid weather makes you tire faster.
What is the difference between effort and warning?
Effort feels like muscle burn, heavy breathing and tiredness that fades within a day. Warning feels sharp, catching or deep in the joint, and it can linger into the next morning.
If a lift gives you a warning, stop it and swap it for an easier variation. That is not failing, it is the plan working. See pain after rehab exercise for more on what to expect.
What if I injured myself lifting before?
Tell the physiotherapist the exact lift and how you did it, as the details matter more than the diagnosis. The problem can be technique, tempo or a missing warm-up, and each can be fixed.
Our guide on strength training with an injury history goes deeper into planning around an old injury.
Can I prepare at home?
Mobility and strength work with a band, a chair and light dumbbells suits the first weeks. Home physiotherapy across Ipoh is available now, and our exercise rehabilitation plan links to the gym. Our Canning Garden centre, near Fatimah Hospital, is opening soon.
